How to do it
With a light resistance band, do 2 rounds of 12 reps each: pull-aparts (straight arms at chest height, pull the band apart), face pulls (pull toward your face, elbows high), external rotations per side (elbow at your side, rotate out), scapular circles (roll your shoulder blades up, back, and down), and overhead reaches (hold the band overhead and pull it wide). Keep every rep slow and stop well before your shoulders feel tired.
Who it’s for
Anyone about to pull hard, and especially anyone whose shoulders take a while to feel ready. Ten minutes with a band wakes up the small muscles that stabilise the shoulder before you ask the big ones to work.
Common mistakes
- A band that’s too strong. Every rep should be slow and precise. If you’re jerking through the last few, drop to a lighter band.
- Shrugging. Shoulder blades stay down. If they ride up toward your ears, you’re using the wrong muscles for the job.
- Doing it until the shoulders feel tired. This is preparation. Stop well before fatigue, or you’ve spent the strength you came to use.
- Skipping it on strength days. Those are the days it matters most.
How to progress
Don’t. Keep it easy and keep it regular. If you want more, add the second round rather than a heavier band, and put the same movements in as antagonist maintenance later in the week.
