How to do it
This works the rotator cuff in the arm position you actually climb in: arm out to the side, elbow bent. Anchor a light band at shoulder height and stand facing it. Raise your elbow to shoulder height, bent to 90 degrees, forearm pointing forward and holding the band. Keeping the elbow still, rotate the forearm up and back until it points at the ceiling, pause, and return slowly. The elbow mustn't drop or drift. 8 reps per arm, 3 sets, 1 minute rest. The Climbing Doctor's version does both arms at once, bent over with a band wrapped around your back, which also mirrors steep climbing.
Who it’s for
Climbers who spend time on steep walls or reaching overhead, and anyone already doing band external rotations with the elbow at the side who wants a position closer to climbing. It’s a light, controlled way to strengthen the shoulder in the position where it’s most exposed.
Common mistakes
- Letting the elbow drop. The elbow stays at shoulder height the whole set. If it sags as you get tired, the band is too strong.
- Leaning back to finish the rep. Arching your back makes the rotation look bigger while the shoulder does less. Stand tall with your ribs down.
- Using a band that’s too strong. These are small muscles. If your shoulder shrugs up toward your ear, go lighter.
- Letting the band pull you back. The return is part of the rep. Take it slowly.
How to progress
Pause longer at the top and slow the return before you go up a band strength. Once that’s comfortable, try the version with both arms at once, bent forward with the band wrapped around your back, which is closer to steep climbing.
