How to do it

For an isolation zone or any space without a wall. Set the timer to 20 s on and 10 s off and cycle through push-ups, running on the spot, mountain climbers and a plank, twice each: 8 rounds in 4 minutes. Work briskly, not to exhaustion; you want warm muscles and a raised pulse, not fatigue. While you get your breath back, flick your fingers open and closed quickly 100 times to warm your hands and bring a light pump into your forearms. Then loosen your shoulders with a band and, if there's space, add a few burpees or jumps before the on-wall part of your warm-up. Practise the routine before competition day so the timing feels familiar.

Who it’s for

Competition climbers in an isolation zone, and anyone who needs to warm up somewhere without a wall. Four minutes won’t finish a warm-up on its own. It gets your pulse up and your muscles warm so the easy climbing that follows starts from a better place.

Common mistakes

  • Treating it as a workout. If you’re gasping at the end, you’ve spent energy you wanted for the climbing. Brisk is enough.
  • Stopping when the timer does. The finger flicks and the shoulder work still need doing, and so does the on-wall part of your warm-up.
  • Sloppy push-ups and planks. Keep your hips in line and your shoulders active. Sagging into the shoulders is a poor start before hanging off them.
  • Trying it for the first time on comp day. An unfamiliar routine adds stress you don’t need. Run it on normal training days first.

How to progress

This isn’t meant to get harder. Once it’s familiar, fine-tune it: add a few burpees or jumps at the end when there’s space, and learn how long it takes you to go from the last round to your first easy moves on the wall.
